Three strengthening moves for runner's knee

Anterior kneecap load often sits with weak or uneven thigh and calf support. A single-leg raise, calf raises, and lying quad squeezes are a common home set.

In brief

Three home moves often used when front-of-kneecap pain sits with stairs or downhill load: a single-leg knee raise held at about 90 degrees for one minute each side, double calf raises for one to two minutes, and lying quad squeezes two seconds on and two seconds off, twenty times per side. Ease off if the move turns sharp. Late chondromalacia may need imaging before more load.

  • Lift to about 90 degrees. Hold one minute each side.

The steps

  1. Single-leg knee raise

Stand tall and lift one knee until the hip and knee sit near 90 degrees. Hold for about one minute, then switch sides. Keep the standing leg soft at the knee and the torso quiet.

  2. Double calf raises

Stand with both feet under the hips. Rise onto the balls of both feet, then lower with control. Keep a steady rhythm for one to two minutes.

  3. Lying quad squeezes

Lie on your back with both legs straight. Gently engage the quadriceps so the kneecaps settle downward. Hold two seconds, release two seconds. Repeat at least twenty times per side.

FAQs

Quick questions

How often should I do these moves?

Once a day is a common educational cadence when the knee is quiet enough to load gently. Keep holds kind. If anterior pain lasts weeks, book rather than adding more home load.

Can I keep running?

Ease mileage and skip downhill repeats while the front of the knee is inflamed. Flat easy walks, swimming, or gentle cycling often keep fitness without the same kneecap load.
